Recovery Training - A Key Element of Maintaining Performance





Recovery Programs for Maintaining Peak Performance

  When planning training programs for athletes, it is easy to write down sets, reps, times, volumes, intensities and loads. However, structuring a recovery program to effectively allow adaptation to take place between training sessions is a lot trickier, as James Marshall explains

Before we look at how recovery can be optimised, it’s important to understand why it’s important. This is crucial for both coaches and athletes; coaches because they are going to have to plan time and resources to assist recovery, and athletes because they are going to have to implement the strategies.
According to ‘supercompensation theory’ (see figure 1), after the body has been exposed to a stressful situation, providing that adequate recovery has taken place, it will adapt and become stronger
(1). Without further exposure to this stimulus, the body will soon return to its previous state. However, if further training takes place during the supercompensation phase, then more work or higher intensities can be tolerated. But if training takes place too soon, recovery is incomplete, less work can be done and the athlete risks fatigue, injury or burnout

Fatigue comes in different forms, including central, peripheral neural, hormonal and psychological; the recovery process therefore needs to target all these different areas. Different aspects of fatigue require different amounts of recovery, and it is very difficult to balance these recoveries. For example, competing in a final of a competition may actually be physically easier than a training session, but the emotional, psychological and hormonal stress will be much greater and this should be taken into account when planning post-competition training.

Where recovery is useful is in trying to reduce the time between training stimulus and supercompensation. Inadequate recovery strategies will mean that you’re not prepared to train at the next session; instead of enhancing training status, another session actually puts you back. There are some times when inadequate recovery might be planned, such as on a training camp for a few days, but this must then be followed by a few easier days to allow supercompensation to take place. However, during hard competitive phases of the season, time might be one thing the coach doesn’t have, so enhancing the recovery becomes crucial.
Comparing recovery strategies

Which recovery strategies are best in a realistic training environment? Researchers from Australia looked at recovery interventions on netball players following a simulated netball circuit training session(2). The players performed the same circuit on two consecutive days and followed one of four recovery interventions:

·    Passive recovery;

·    Active recovery;

·    Cold water immersion (CWT);

·    Contrast water therapy.

All four of the interventions were performed for 15 minutes, with the passive recovery group sitting still for all that time. The active recovery group performed low intensity exercise at 40% of their maximum oxygen uptake (VO2max), while the cold water immersion subjects sat in a cold bath (9.3C) up to the top of their hip bone for 5 minutes, followed by 2.5 minutes out of the bath – repeated twice. The contrast water therapy group also sat in a similar temperature bath, but this time for 1 minute, then had a warm shower (39.1C) for 2 minutes and did this five times in total.

Recovery was assessed by subsequent performance (20m sprints, vertical jumps and total circuit time) as well as measurements of lactate, heart rates, ratings of perceived exertion and muscle soreness. The results showed that there was no difference statistically in performance on the two circuits or on the physical measurements for any of the recovery interventions (the fact that there was a whole 24 hours of recovery time between the two sessions may account for this, and that the circuit was challenging, but not maximal).

However, there was a difference in perceptions of recovery; the subjects who did cold water immersion and contrast water therapy perceived themselves as better recovered. This may be important as it shows the relevance of mental recovery in the process. It also highlights the need to keep recovery strategies tuned to the individual.

Compression clothing


Another study on netball players also found no difference in performance following an intervention – this time using compression tights(5). The subjects did five sets of 20 drop-jumps from a 60cm height, followed by an immediate jump up as high as they could, with a 2-minute rest between sets. The two recovery interventions were either wearing compression tights for 48 hours afterwards or just wearing normal clothing.

The results showed that there was no difference in performance between the groups in subsequent sprint tests; both groups ran slower 48 hours after the drop jumps than before. However, perceived muscle soreness was lower in the compression garment group compared to the control group after 48 hours. There was also a slight reduction in CK levels (see box 2, below) in the female compression garment group after 24 hours compared to the controls, but no difference after 48 hours. Moreover, subjects who used compression tights reported that the tights were uncomfortable at night, as they raised their body temperature and disrupted their sleep.


By contrast, a study on New Zealand provincial rugby players found that compression garments did help reduce CK levels compared to passive recovery(7). Contact sports such as rugby and boxing have been shown to produce higher levels of CK following the match, than in similar training sessions with no contact(8,9) so CK is definitely a useful marker of measuring fatigue in these sports.
The rugby players followed one of four recovery protocols post match:

·    Passive recovery (sitting on the bench for 9 minutes);

·    Active recovery (7 minutes’ cycling on a stationary bike at 80-100 rpm);

·    Contrast water therapy (CWT – 3 sets of sitting in a bath of cold water [8-10C] for 1 minute followed by hot water [40-42C] for 2 minutes);

·    Compression garments – wearing compression pants for 12 hours post-match.

CK levels were measured immediately post match and then subsequently at 36 and 84 hours post match. A comparison between peak levels and the levels at 84 hours was then made. The fastest recovery was found in the active group, with the CWT and compression groups also showing fast levels of recovery. The passive condition showed the slowest level of recovery by some degree.

The nature of science investigations is to isolate one intervention at a time and to compare each intervention against a control group. However, it’s interesting to speculate if a combination of active recovery and CWT or compression garments worked better than one intervention alone. What is clear in this study was the short duration of all the post-match interventions; it could be surmised that a longer active recovery session would have resulted in an even further reduction in CK levels at 36 and 84 hours post match.

Implementing a recovery strategy

Coaches and athletes tend to fall into one of two camps: the ‘throw every resource we have at this, and implement everything together’ camp or the ‘let them get on with it’ camp. If you are a recreational athlete who trains on a Tuesday and Thursday, and competes on a Saturday, then you will have about 48 hours between sessions to recover naturally. Muscle glycogen can be restored through normal eating and most indicators of muscle damage such as creatine kinase will probably have returned to normal levels before your next training session. In short, recovery will likely take care of itself!

However, if you train or compete more frequently, then you’ll need to do something to aid the recovery process. If you’re a coach, it is probably best to have some ‘non negotiable’ recovery processes in place for the whole team:

·    An active warm-down immediately after competition/practice has finished;

·    Fluid and fuel replacement within 15 minutes of finishing the session;

·    Some form of water therapy such as showers, contrast showers, contrast bathing, depending on facilities;

·    A proper meal within two hours of finishing.

Depending on budget and the distance to travel home, compression garments could also be useful. Wearing compression tights is easy enough (although there is an initial cost) and many athletes like the comfort of wearing them. However, they shouldn’t be worn at night because they can potentially disrupt sleep, which will hinder recovery. Table 1 shows the pros and cons of different recovery strategies.


Other factors


The importance of nutrition in recovery is beyond the remit of this article (this topic has been covered extensively in previous issues of PP). However, it’s important to understand that carbohydrate, fluid and protein replacement is critical for speedy recovery. So, when looking at the physical aspects don’t forget that they will be more effective with fuel and fluid intake. The importance of sleep should also not be overlooked; if all else fails, getting a good night’s sleep should be first in the athlete’s mind!

Remember, too, that the psychological and social aspects of recovery are also important in the recovery process. The individual’s social and psychological preferences when recovering need to be taken into account. For example, some athletes might relax by taking a trip to the park as a group. For others, spending even more time with teammates could be an additional stressor and hinder the recovery process, so quiet time with a book or listening to music may be more appropriate. So-called ‘team building’ sessions maybe counterproductive for some athletes; stress can be created if these sessions take them away from their home environment for too long, causing relationship stresses, or placing them with teammates for longer than usual!

The use of CWT is also interesting, as plunging into a cold bath may not be to everyone’s tastes and could add to the stress of post-match trauma. The sudden immersion into cold water stimulates the sympathetic nervous system and actually invigorates the athlete. Gradual cooling may be more suitable for some because it stimulates the parasympathetic system and will calm the athlete down(10). It’s also worth adding that although other forms of heat therapy, such as saunas and jacuzzis, may feel relaxing if used a few hours after training, they should not be used immediately afterwards as they encourage dehydration.

Adaptation and personal preferences


As with any other form of training, adaptation to the recovery strategies will take place. The more you use a form of recovery, the more likely it is that after a certain amount of time, you will adapt, which will reduce the response and benefits. Instead, coaches should get their athletes familiar with recovery strategies such as CWT, but only in small doses. Then at the time of most need, such as in a tournament phase, you can use it much more intensely so that it stimulates the recovery process.

However, it’s important to emphasise that a successful recovery strategy needs to consider the athlete’s personal preferences, with the athlete being involved in planning their recovery strategies throughout the season and off-season. Of course this has to be done in conjunction with the coach and other support staff, but the athlete has to be familiar with and 100% comfortable with the choices made. If a coach introduces new methods the day before a competition, it will only lead to more stress for the athletes.

Summary


Recovery is essential in order to allow the body to adapt to the stresses of training and competition. Simply doing nothing may be okay for those who train two or three times a week, but for more serious athletes and those involved in contact sports, a recovery plan has to be put into place. The other tools here are important, but without good nutrition, sleep and relaxation they will be of limited value.

Great Morning Stretching Routine


Another stretching routine. Every routine is useful and achieves approximately the same goal - muscular strength and flexibility. Variety in training routines also keeps training fresh and easier to complete day in and day out. Just giving you options guys!

This is a great routine for core strength and flexibility as well as balance and variety when training.

Static v Dynamic Stretching - When to Use Each

Static stretching exercises, in which you're not moving around at all but are simply elongating a particular muscle or group of muscles, do have a place in your training program, but their value and proper usage are often misunderstood.

It's probably best to place your static stretches at the end of your workout as part of the cool-down, not at the beginning of a training session. Static exercises help bring your body back toward a state of rest and recovery and allow you to relax and lengthen the muscles that you have put under stress during your workout.

Placing static stretches at the beginning of a training session, on the other hand, tends to interrupt the natural flow of an optimal warm-up and fails to prepare you fully for the dynamic movements that follow.

Improve your workouts – and your competitive efforts

Dynamic Mobility exercises warm you up, stretch you out and keep you moving as you make the transition from resting to highenergy activity. You'll feel a sense of warmth and relaxation in your muscles – and perspire lightly by the end of your five- to seven-minute warm-up period.
Dynamic Mobility exercises work on joints from your neck to your toes - and if you're wondering why you should attempt to expand the mobility of your neck and shoulders when the 'prime movers' during your workout are probably your legs, wonder no more.

Your whole body functions as a unit - a 'chain' of interrelated parts. For example, if your shoulders are stiff, you won't have a quick, fluid arm swing when you are running. If you don't have proper arm swing, your legs will slow down and so will your performance.

Mobility training should be carried out before every workout. It has a cumulative effect over an extended period of time. After about four weeks or so, you should notice appreciable gains in your mobility, flexibility and ability to move smoothly during your training sessions. Best of all, you'll also notice an appreciable improvement in your workouts – and your competitive efforts!


Some Rules for Young Cricketers!

What are the main things a junior player should be trying to do every time he or she plays a game?
Here is a list of the rules I have come up with from my experience as a coach. Every team will have its own set of rules. This list is just a start. Remember rules require discipline. Playing with discipline will contribute to success at any level.


  1. Do everything with no wasted time or effort. This can be applied to every task associated with playing the game. From packing your kit prior to leaving home to unpacking your kit once you have returned home. Some specific things that should be done efficiently are:
    1. Moving between overs – directly, at a jog and without pausing for chats.
    1. Getting the ball back to the bowler – through the field, underarm where possible, concentrate on the throw and the catch. Leave the shining of the ball to the bowler.
    1. Padding up and Un-Padding – make sure you can put your hands on all your batting kit easily and always pad up when you are 2nd man to come (i.e. if you are number six in the order you pad up when the second wicket falls). When you are out or the innings is closed, pack your batting kit away as you take it off. Then you always know where it is and no-one can pick your gear up thinking it is their own.
    1. Drinks, Lunch and Tea Breaks – always know who is providing what and what you have to supply yourself. Make sure all this is organized before the warm-up starts so that you are not distracted, and you don’t distract others, once the game is underway. Always have your own food and drink ready and accessible. Do not leave it with a parent. This slows down the process of getting a drink and once again can be distracting. You should be able to access a drink at any time during the day easily and without having to rely upon anyone else.
    1. Warming Up– have a routine that you can move through with little or no supervision. The captain and coach will have things they need to do prior to play commencing and so if you can warm up without their direction, everyone is a winner.
  1. Identify the “One-Percenters”. The one percenters are those little things that when added together can make a real difference between success and failure. Things like always running the first run as hard as you can; always walking in in the field; always backing up in the field and always stretching before and after training and games. Most people do these thing some of the time and some people do these things most of the time. The only way not to get caught out is to do these things every time!
  1. Learn from every game. Make a point of reviewing what has taken place during a days play. Involve your coach and parents where possible and write down the things you learnt that day. Constantly add to this list and regularly go back through your list to make sure lessons learnt are not forgotten!
  1. Make things easy for your Coach and Captain. Pay attention when they are talking. Don’t distract others and try to do as you are asked in every situation – regardless of how you might feel about their instructions. They have the responsibility of leading your team. They are doing their best to make you successful. Respect them and do as you are asked. You will be surprised at how often things work out well when everyone is heading in the same direction!
  1. Enjoy the experience. Remember that no matter how you are performing, you are having an experience that lots of other players your age would love to be having. Enjoy the opportunity to learn more about yourself, your talents and your friends. Enjoy the opportunity to be active and outside playing. Enjoy the opportunity to demonstrate your skills and enjoy the contest.

Sprinting Form Drills - Demonstration

These drills are very useful in improving running technique which will help your speed and efficiency when bowling and in the field. At this stage of the pre-season, doing each drill for 15m in sets of 5 with a slow jog back can also be a useful warm up routine. If you want to do them as an endurance routine, do 3 sets of 5 for each drill.

Lifestyle Review
1. Do you schedule a yearly physical exam with your physician? You must have a full physical examination if you are sedentary or if you have high cholesterol, high blood pressure, diabetes, if you are overweight, or if you are over 30 years old. There are no exceptions. If you meet any of the above requirements, schedule an examination.
2. Have you been given your physician's approval to begin a lifestyle program? You must have your physician's approval to begin an exercise program. It is essential that you have your physician's clearance and encouragement prior to starting this manual.
3. Do you have any injuries or medical conditions that would prevent you from performing any type of exercise? Don't rush in to exercise. Talk to your doctor. Your doctor understands your health and physical capacity better than you.
4. Discuss the results of this lifestyle review with your physician before you begin an exercise program. Create a partnership with your doctor. Make your doctor part of your fat loss and health-building team. With good communication and professional instruction, you chances of success will be much greater.
5. Social support can be the #1 factor for success in fitness programs. While the support can come from your spouse, brother or sister, child, mom or dad, friend, neighbor, or co-worker, it's a proven fact that individuals have a greater chance of sticking to an exercise program when they have to be accountable someone like a personal trainer or lifestyle coach. Don't try and do this on your own. Social support is important in your quest for better health, fitness and fat loss.
6. Nutrition is the second most important factor for success in fat loss programs. Do you keep a nutrition log? If not, start doing so! Record your nutrition for free on www.fitday.com Record every aspect of your nutrition for at least one week. Most people have no idea how many calories they are eating each day.
7. Exercise is the third most important factor. Arrange to have a Fitness Assessment with a certified personal trainer or certified strength and conditioning specialist (CSCS). This will help identify your physical limitations and exercise capacity. It will also help the trainer individualize the program for your training needs.
8. What is your current activity level? Log everything you do for at least one week to get an idea of your daily energy expenditure (calories burned each day).
Training Program Guidelines
• Perform each stage (Beginner; Intermediate; Advanced) workout for 4 weeks and then switch to a new workout.
 
• After every 12 weeks, take one week off from training for recovery purposes. During the recovery week, you may perform light, low-intensity workouts.
 
• Workout 3 days per week alternating between workout A and workout B.
 
• Train intervals 3 days per week. These can be done after strength training or on non-strength training days. Make sure you have at least 1 full rest day per week.
 
• In week 1, you will follow an A, B, A schedule. In week 2, a B, A, B schedule. In week 3, an A, B, A schedule, and in week 4, a B, A, B schedule.
 
• Each pair of exercises constitutes a "Superset". In each Superset, do one set of the first exercise followed immediately by the next (A1 & A2).
Beginners & Intermediate: Rest 30 seconds after completing the exercises in the Superset (i.e. after A1 & A2).
 
Advanced: Rest as little as possible between exercises and supersets. Rest only to take drinks of water or if whenever you feel like you need a break.
 
• Use the recommended lifting tempo for all exercises (except for any holding exercises like the planks where it is just a static hold).
For example, (3x15) 2-1-1 means 3 sets of 15 reps at a 2-1-1 tempo (2 seconds to lower, 1 sec pause, 1 sec to lift)
 
• Finish each workout with stretching for the tight muscle groups only.
Warm-up
• Never skip a warm-up. For a warm-up, perform this circuit 2x's using a 2-0-1 tempo:
10 reps of bodyweight squats or lying hip extensions
20 second plank  
6-10 reps of kneeling pushups or pushups
Do not rest during the warm-up circuit.
• If you are limited by time, reduce the number of sets in the workout, but always perform the full warm-up.
Sample Workout Structure
Here's how a sample workout looks:

Start with Bodyweight Warm-up Circuit 2x's (this should take you less than 5 minutes)
• Bodyweight Squat – 10 reps  
• Plank – 20 seconds
• Pushup or Kneeling Pushup – 6 reps
Followed by Strength Workout (eg. Beginner Workout A)

1A) Lying Hip Extension (8 reps)

no rest – go directly to:

1B) Plank (15 seconds)

Rest 30 seconds.

Repeat this cycle 2 more times for a total of 3 supersets.

2A) Prisoner Squat (12 reps)

no rest – go directly to:

2B) Bird Dog (5 reps)

Rest 30 seconds.

Repeat this cycle 2 more times for a total of 3 supersets.

3A) Kneeling Pushup (8 reps)

no rest – go directly to:

3B) Side Plank (5 seconds)

Rest 30 seconds.

Repeat this cycle 2 more times for a total of 3 supersets.

4A) Band Pull (15 reps)

no rest – go directly to:

4B) Ab Curl-up (15 reps)

Rest 30 seconds.

Repeat this cycle 2 more times for a total of 3 supersets.

Interval Training Guidelines
Research has shown that interval training is very effective for improving cardio endurance.
• Finish each interval workout with stretching for the tight muscle groups only.
• Here are beginner and intermediate/advanced interval workouts. Choose the appropriate workout and do it after your bodyweight exercises.

Beginner Interval Workout
Warm-up for 5 minutes using the same mode of exercise you will use for intervals (i.e. if you are going to run for intervals, make sure you warm-up with running, progressing from light to more intense exercise).

• Exercise for 1 minute at a hard pace (at a subjective 7/10 level of effort – this should be slightly harder than normal cardio pace).
• Follow that with "active rest" for 2 minutes by exercising at a slow pace (at a subjective 3/10 level of effort).
• Repeat for a total of 4 intervals.
• Finish with 5 minutes of very low intensity (3/10) exercise for a cool-down.

• Do the following exercise tests as your first bodyweight workout.
• Do a regular warm-up and then test yourself in this order.
• Rest 1 minute between exercises.
 
• Re-test yourself after 2 weeks because you will gain muscle endurance very quickly.

Advanced Bodyweight Training
Most exercises will be performed based on a % of your maximum performance.
 
• For example, you are to do 3x 85% of your max pushups in the first superset of Workout A. If your max is 50 pushups, then you would do 42 pushups in the first set, and then try and do 42 pushups in sets 2 and 3.
 
• Try to rest as little as possible during the workout.
• If you can't do inverted rows, substitute the "Stick-up" exercise.
• If you can't do full chin-ups, do the lowering portion of the exercise only.

Exercise Descriptions
(I will post all photos in subsequent blogs)
Prisoner Squat

• Stand with your feet just greater than shoulder-width apart.  
• Clasp your hands behind your head. Keep your elbows back and shoulder blades pulled together to work the upper back. Start the movement at the hip joint. Push your hips backward and "sit back into a chair". Make your hips go back as far as possible.
 
• Squat as deep as possible, but keep your low back tensed in a neutral position.
 
• Don't let your lower back become rounded.
• Push with your glutes, hamstrings, and quadriceps to return to the start position.
• Do NOT round your lower back. I am not letting my back round in the photo.
Split Squat with Front Foot Elevated

• Stand with your feet shoulder-width apart.
 
• Step forward with your right leg, taking a slightly larger than normal step, and put it on a 6-inch riser. Press the front of your left foot into the ground and use it to help keep your balance. The left knee should also be bent.
• Contract your glutes, brace your abs and keep your spine in a neutral position.
• Lower your body until your right thigh is parallel to the ground.
• Keep your upper body upright and your lower back flat.
 
• Push up to the upright position, but don't step back. Stay in a split-squat stance.
• Perform all reps for one leg and then switch.                                      

Step-Up

• Stand facing a bench. Place one foot on the bench and the other on the floor.
• With your abs braced and glutes squeezed, start the movement by pushing through the bench foot to lift the body up to the standing position.
• Lower your body under control. Pause briefly at the bottom and repeat.
• Complete all reps for one side before changing legs.
• Start on a low step (6-inch) and increase the height of the step (12-in) as you improve.
Bulgarian Split Squat

• Stand with your feet shoulder-width apart.
• Place the instep of one foot on a bench. Step forward with the other foot, taking a slightly larger than normal step.
• Contract your glutes, brace your abs and keep your spine in a neutral position.
• Lower your body until your front thigh is parallel to the ground.
• Keep your upper body upright and your lower back flat.
• Push up to the upright position. Stay in a split-squat stance.
• Perform all reps for one leg and then switch.
1-Leg Squat
• Stand with your feet slightly greater than shoulder-width apart.
• Pick one foot off the ground and extend that foot forward.
 
• Contract your glutes, brace your abs and keep your spine in a neutral position.
 
• Extend your arms forward or to the sides to increase your balance.
• Start the movement at the hip joint. Push your butt back and "sit back as if you were sitting on a chair". Squat slowly and focus on balance.
• Squat until your thigh is parallel to the floor, but keep your lower back flat.
 
• If you are advanced, you may be able to squat all the way to the floor.
  • Push with your buttocks, hamstrings, and quadriceps to return to the start position.
• Complete all the given repetitions for one leg and then switch.
